  2. Calculate Lean Mass: If you know your weight, subtract your fat mass (weight × BF%) to find lean mass. Protect this during weight loss with strength training and protein.
  3. Plan Calorie Deficit: Pair your body fat data with your TDEE (from a calculator like ours). Eat 300-500 calories less than your TDEE daily to lose fat gradually (0.5-1 lb/week).
  4. Track Progress: Recalculate your body fat percentage every 4-6 weeks. If it’s dropping and lean mass holds steady, you’re on track. Adjust if you’re losing too much muscle.

Example: If you’re 200 lbs with 25% body fat, your fat mass is 50 lbs, and lean mass is 150 lbs. To reach 20%, you’d aim for a weight of 187.5 lbs (150 / (1 - 0.20)), losing 12.5 lbs of fat. Combine diet and exercise to hit this goal safely.
